Thanks man. Yea will do. I'm really sore today in the glutes and quads because I haven't free squatted in ages but my knees feel great which is unusual considering that jumping (especially the single leg jumping) always gets me achy.

I'm looking forward to bounding on the next lower body session, because I really wanna get my single leg vert up.

How do you recommend I introduce myself to bounding?

Thanks again,

Peace.

just single leg sprinting.. not max intensity to start, but just basically jog into a single leg sprint.. it is actually pretty natural.. try it out you'll see what i mean.. just avoid going 100% for the first few weeks.. just get some work in, like say 3-5 sets of 5-10 contacts each leg @ ~70% effort... you could finish with a few sets each leg of 'single leg leap to stabilize', which is just like a single leg jump for distance but landing and stabilizing, not in a deep position, but in like a quarter squat type of position on one leg.. so 3 x 5-10 of those each leg also.. you could either pick one of those or do both, for example:

picking one: single leg sprint or single leg leap to stabilize @ 5 x 5-10
picking two: single leg sprint 3 x 5-10 each leg, single leg leap to stabilize @ 3 x 5-10

i need to detail a progression one day in a blog.. off the top of my head, from basics to advanced i'd go:
- quick lunge progression
- single leg leap to stabilize
- single leg leap skip
- single leg sprinting
- alternate leg bound
- single leg bound

peace!

Cool man thanks. Kinda like in the Linford Christie plyo video except no hurdles? I am pretty ok with that movement I think without ever really knowing that bounding was a training tool. When I sprained my ankle, it was almost impossible to get crutches the first couple days in my town (doctors thought I was being a pussy I guess but I could literally not put any weight on it). So I was bounding everywhere for a few days on one leg haha.

Don't have my log on me right now but I did upperbody today and some more 10 yarders. This was actually a measured 10 yards and it was indoors on a basketball court.

PBs today were my first 2 sprints (hand timed by partner):  1.67 followed by a 1.69. Pretty happy with that because I'm so sore from yesterday and these seemed to make me feel a lot better. After that my times were lame, 1.7x's and even a couple 1.8x's.

Hit a PR 231 pound close-grip (approx shoulder width) bench today as well Smiley Been trying paused bench variations since hearing bout that kid you trained's progress. Thanks a lot man.

good work on those pr's man.

ya, i've seen some crazy speed gains following intense lower body lifting, even in the face of soreness, but just like what happened with you, performance drops off quick.

peace

Lower Body Session A2: Single Leg jumping emphasis

Dynamic warmup + Ankle stiffness

Did some mobility stuff and a few weighted ankle hops

SLRVJ 5x2-3 (intense)

Did some jumping off both legs. Had some good jumps off my dominant leg (left),hitting around 33" and 34"(PR actually). I am still learning the movement of jumping off my right, trying to get it fluid. Think I got around 25 - 27" off of it.

Alternating single leg Bounds

3 x 5 per leg : My ankles were aching after each set. They seemed to be a strong stimulus so I'm interested in the kind of results they might bring.

Repetitive tuck jumps  (light)

4x3 Nothing special here.

BB step-up 16" box

Couldn't find a 12 inch platform to use so had to go for more ROM Smiley

60kg x 3
80kg x 3
100kg x 3
110kg x 3

Back Squat

100kg x 8
100kg x 8
110kg x 8

Front Plank

20kg on my back for 2 x 30secs

Side Planks

2 x 30 seconds per side

Was still sore in the adductor magnus from squatting, a bit tender in the glutes and quads but this was a sweet session. Thanks guys

Peace.

congrats on the PR man..

16" box is actually better for you in this phase of the program.. definitely go with that. 12" stepups I use more for peaking, but 16-18" is the right height for overall strength gain, it hits the glutes harder.

once your ankles stop aching during those bounds, they will be much stronger Cheesy this will translate well..

good stuff man

Did this session on Thursday.

Lower Body Session A1: Double leg jumping emphasis

d-warmup+ankle stiffness   Did some tuck jumps, ankle hops and a lot of mobility stuff

DLRVJ 5x2 (intense)         Jumps were around 31". Felt good, first intense DLRVJ in my waffles.

DJ  from 16" box             3 x 5. Some felt terrible, back was pumped after 3rd set, and I collapsed at the hip on my last rep.

SLRVJ: 4x3 (light):       Practiced some left SLRVJ and right SLRVJ's

Squat: work up to 5 RM

60kg x 2
80kg x 2
100kg x 5
130kg x 5
150kg x 5
160kg x 1 (for shits and giggles)

Fairly narrow stance on these squats, and depth was a few inches above parallel in Waffle Racers (slightly elevated toe). Felt damn good, just felt like squatting for the rest of the day!

BB Walking Lunges

60kg x 5
70kg x 5
70kg x 5

Thanks man, yea the DLRVJ felt good but then my depth jumps were deteriorating fast.

I love the Waffles. Honestly thank you for starting that thread praising them. I usually do jumping in flat, thin sole casual slip on shoes. They're pretty light and made of canvas but have no support anywhere.

The Waffle's awesome because you have grip, a low sole and as you said, it just makes you move around in an athletic foot position. That and having heel/ankle support compared with my casual shoes is great. I must say that heavy walking lunges were nerve racking but I didn't fall over or anything so that was sweet haha.

I'm looking forward to single leg jumping day. I did some ankle ice baths contrasted with hot baths to help prepare them for the jarring foot contacts they're going to be up against Smiley

Will post SLRVJ workout later. Don't have the log book on me. The weights were good but my jumps weren't that high. Was weighing 205-206 pounds that day. Too heavy I think. Need to get leaner, I reckon I could easily lose 15-20 pounds.

Anyways, did a sprint workout on the high school cabbage patch field today seeing as the weather was nice.

Had an achey right achilles and just achey ankles in general from Sunday's plyos (which I am yet to post). Nothing too bad though, and literally no DOMS to speak of.

Did multiple 20 yard sprints with full recovery. Most memorable times were a 2.68 and a 2.75.

Did 3 x 40 yard sprints setting a sketchy 5.03 first, on the second sprint my brother pushed a wrong button and failed to actually time me (lol). And on my 3rd and best feeling set I posted a 4.85. This seems surpisingly quick for me, despite having very limited past results to compare it to.

I'm trying to buy a HD vid camera so I can get this stuff on tape and analyse it a bit better. Hopefully next week sometime I'll have one Smiley Seeing as it's Pay day tomorrow haha.

Hahah, I sent that shit back man. Was faulty right out of the box! Thinking bout getting a Samsung HMX-U10 next week when pay, and my refund for this other piece of shit comes back haha.

Have been training but way to busy with other shit to post workouts at the moment.

Did some tempo running today as seen in Charlie Francis' book. I don't know if it's my piss poor conditioning or the fact I'm dieting low carb at the moment but... I made it half way and thought fuck this. Felt so terrible haha.

This is the workout:
+ = 50m walk

Set 1: 100m + 100m + 100m
Set 2: 100m + 200m + 100m
Set 3: 100m + 100m + 100m

Was staying on the balls of my feet and trying to get a nice pop off the ankles from my hip extension. Was going around 70% I'd say. Still killed me. Will post lifting numbers from past week and a bit in a couple days.

that sucks about the cam.. it's scary buying some expensive cam over the net with no warranty ehehe!

diet can DEFINITELY effect tempo runs/~200m-400m sprints bigtime.. if diet is lacking that speed endurance/recovery will really hit a wall.. my diet has been pretty low cal for the last few weeks and i can't even run a 200 or 400 because of it.. i can run plenty of short sprints though etc.. but it's definitely due to diet.. so with yourself, it definitely could be that.

peace!

Cool, I thought that was a factor. Because I' don't have any carbs in my body at the moment, and I wasn't getting that nauseous feeling from lack of conditioning. It was more a very uncomfortable pain in my stomach and a lot of mental fogginess. I plan on actually finishing the prescribed tempo workout next time though haha.

Think it goes:

Set 1: 100 + 100 + 100
Set 2: 100 + 200 + 100
Set 3: 100 + 100 + 200 + 200
Set 4: 100 + 200 + 100 + 100
Set 5: 100 + 100 + 100

That's the aim. How do you reckon one should ideally feel after a tempo workout? I kinda intended it to be regenerative but I think I'm gonna be achy and maybe fried in the legs tomorrow. I'll report back anyways.

Cheers man.

well, you'll feel achy/sore if you're "not in shape for it", which would probably be the first few workouts.. after that, you should feel pretty good the next day once you become "fit enough" to handle those workouts.. my jumps/movements feel very "stiff and bouncy" after tempo work the next day, which is a good thing... it took me a while to get used to tempo though because my calfs are a problem area, they get overly sore..

as for that workout, i personally would only go through set 3 if i had something important the next day.
